You then increase the amount of time in bed every week by 15 mins only if you were asleep for 90% or more of the time in bed. You start becoming somewhat sleep deprived and then fall asleep very quickly and have a deeper sleep because you are so tired, also you hopefully don’t wake up as much in the middle of the night. then you start going to bed at 11pm and get up at 6 every day. So if you go to bed at 10 and get up at 6, and it takes you 30 mins to fall asleep and you wake up a couple of times for 15 mins, You are only sleeping 7 hours. You basically keep track of how much time you are actually asleep in bed on average, then you only allow yourself to be in bed that long. One tool I found out through an app that helps you get better sleep is sleep restriction therapy. It just shows there is not an immediate effect. So to me the study is not conclusive in terms of the big picture. Of course this would take a while (speak at least multiple days) to mess up our internal clock. And one mechanism in which evening exercise could disrupt sleep is by long-term changing our internal clock signaling because we now have higher cortisol at night etc. Many people have a messed up cortisol curve.
